Leave yourself a one-line note about the next task before you get up. That little marker can make it easier to step away without mentally rehearsing everything you need to remember. Put any reminder where you will see it rather than creating another stream of notifications.
Some gaps are better used for water, food, a bathroom visit or quiet. You do not need to turn every pause into an activity. What helps is recognizing the gap as available time, then choosing deliberately instead of letting the next screen fill it automatically.
